Creatine is the most studied supplement in sports nutrition. A 2026 meta-analysis published in the Journal of the International Society of Sports Nutrition pooled 63 studies and 1,489 participants to answer a simple question: does adding creatine to strength training make a real difference?
What they found
- More strength in both upper and lower body compared with training alone.
- More lean mass — part of it muscle, part of it water stored inside the muscle cells (that's not "bloating", it's where the muscle works).
- A small increase in body weight and a small drop in body-fat percentage — but no significant drop in fat mass itself. The percentage goes down because lean mass goes up.
Creatine is not a fat burner. It's a performance and muscle tool.
Dose: simpler than you think
The study found no consistent difference between doses above or below 5 g/day, or between protocols with or without a "loading phase". In practice: 3–5 g per day, every day, works. No need to load, no need for mega-doses.
Who might benefit most
The effect appeared larger in younger and older adults than in middle-aged ones, but the authors themselves call this exploratory — it needs confirmation.
Creatine is generally safe for healthy adults. If you have kidney disease or another medical condition, check with your doctor first.

O percentual cai porque a massa magra sobe.
